Screen Time and Your Eyes: What the Research Actually Says
Blue light, the 20-20-20 rule, and why "eye strain" and "eye damage" aren't the same conversation.
If you spend most of your day in front of a screen, you've probably felt it: a dry, gritty sensation behind the eyes by mid-afternoon, a dull headache creeping in around your temples, maybe some blurriness when you finally look up from your laptop. It's easy to assume that's your eyes wearing down. The research tells a more specific — and more reassuring — story.
Eye strain is real. Eye damage is a different claim.
Digital eye strain, sometimes called computer vision syndrome, is well documented and genuinely uncomfortable. It's driven less by the light coming from your screen and more by how we use screens: we blink less often when we're focused on a display, our screens are frequently positioned at the wrong distance or angle, and many of us simply don't look away for hours at a stretch.
That's different from permanent damage to the eye itself. Mainstream ophthalmology bodies, including the American Academy of Ophthalmology, have been fairly consistent on this point: there's no strong evidence that normal screen use causes lasting harm to your eyes. What it does cause is fatigue, dryness, and temporary blurred vision — all of which improve once you rest your eyes or adjust your habits.
What about blue light specifically?
Blue light gets a lot of attention, partly because blue-light-filtering glasses and screen protectors have become a retail category of their own. The evidence for blue light causing eye strain or long-term eye damage is thin. Where blue light does appear to matter is sleep: screen exposure in the hour or two before bed can interfere with your body's natural wind-down signal, which is a sleep issue more than a vision issue.
If you like the warmer look of a blue-light filter in the evening, there's no harm in using one. Just don't expect it to solve daytime eye strain on its own — that has more to do with blink rate, screen distance, and breaks.
The 20-20-20 rule, and why it works
The most consistently recommended habit for screen-related eye strain is simple: every 20 minutes, look at something roughly 20 feet away for at least 20 seconds. It works because it interrupts the sustained near-focus that tires out your eye muscles, and it naturally resets your blink rate.
- Set a passive reminder. A recurring timer or a sticky note works better than relying on willpower.
- Blink on purpose. Focused screen work can cut your blink rate by more than half without you noticing.
- Check your distance and angle. Screens positioned slightly below eye level, about an arm's length away, tend to reduce strain.
- Get the room light right. A screen that's much brighter or dimmer than the room around it forces your eyes to keep readjusting.
Nutrition's role is real, but modest
Lutein and zeaxanthin, found in leafy greens, eggs, and corn, are the nutrients most consistently linked to eye health, particularly around the macula. They're not a treatment for eye strain, and they won't undo hours of screen time. Think of them as a long-term supporting habit rather than a fix for how your eyes feel today.
When it's worth booking an eye exam
Occasional end-of-day tiredness is normal. A few signs are worth a conversation with an eye care professional rather than another pair of glasses from a pharmacy rack:
- Blurriness that doesn't clear up after resting your eyes
- Frequent headaches that consistently follow screen use
- Sudden changes in vision, floaters, or flashes of light
- Difficulty seeing at night that's new or getting worse
